Activity and muscle strength
Exercise for weight management: Zone 2, brisk walking and inclines
Start with an intensity suitable for your physical fitness, and combine it with aerobic, strength training and rest.
The intensity of exercise should match your physical fitness. Your heart rate, incline, and time don't have to be the same as everyone else's. Start with what you can achieve stably.
Choose activities that are sustainable first, and then gradually accumulate time
Brisk walking, cycling, swimming, or the elliptical machine can all be options. The choice first depends on preferences, joint conditions and life time; generally adults can gradually move towards at least 150 minutes of moderate-intensity aerobics and at least 2 days of muscle-strengthening activities per week. You don’t have to do it all at once at the beginning, you can divide it into short periods of time and accumulate it.
Aerobic exercise trains the heart and lungs, and strength training increases strength. You can combine the two during weight loss, and you must eat enough and rest enough. The calories burned by exercise cannot be directly converted into how much fat will be lost.
How to judge Zone 2? Don’t just look at heart rate 120
Zone 2 is a term for heart rate or exercise intensity zones. Different zone methods and device settings may be different. The range displayed by the watch may not be suitable for everyone, nor can a certain percentage of the maximum heart rate be regarded as an accurate personal threshold.
Most people can use it first when arranging moderate-intensity aerobic exercise.Conversation test: Breathing becomes faster, you can still talk, but it is not easy to sing. This is a practical strength reference and does not equate to a precisely measured Zone 2. Age, physical fitness, and medication may all affect heart rate; if precise partitioning is required or if you have heart disease, please have it evaluated by a professional.

Treadmill climbing: walk steadily first, then increase intensity
- Start by getting familiar with walking on flat ground or on a low slope.Choose a speed that allows you to walk stably, control your breathing, and warm up first.
- Only add one item at a time. After your body adapts, make small adjustments to time, speed, or incline to avoid making large increases at the same time.
- Judgment based on posture and feeling.Reduce intensity or stop if you have to rely on handrails to hold yourself, have unsteady gait, or have joint pain.
Everyone does not need to walk to a 10–15% grade or a fixed speed. The slope percentage is not an angle; the calories displayed by the machine are estimates and cannot guarantee how much fat will be lost during a certain exercise. If you have knee or ankle pain, cardiovascular disease, or balance issues, discuss appropriate exercise options first.
How can I schedule a week?
| Day | Event arrangements |
|---|---|
| Monday, Wednesday | 30 minutes each of moderate-intensity aerobic exercise, and appropriate muscle-strengthening activities. |
| Tuesday, Thursday, Saturday | 30 minutes each of moderate-intensity aerobic exercise, which can be divided into short periods according to the schedule. |
| Friday, Sunday | Arrange relaxing activities or rest according to fatigue and recovery status. |
The example totals 150 minutes of aerobics and 2 days of muscle strength. It is not a requirement for beginners in the first week, nor is it a guarantee of rapid weight loss. If you currently have little activity, you can start with a small period of time a day and gradually increase it to an amount that suits you. The weekly schedule should be based on recovery and sustainability.
If you can’t eat or feel uncomfortable during the treatment, you need to adjust first
If you experience significant nausea, persistent vomiting, dizziness, or lack of fluids, treat your symptoms first and contact your medical team. If you use insulin or drugs that may cause hypoglycemia at the same time, please confirm the blood sugar monitoring before and after exercise and how to deal with hypoglycemia in advance; do not reduce or stop the medication on your own.
In addition to your weight, you can also record whether walking becomes easier, how long it lasts, and how you recover the next day. Further reading:Four types of home strength exercises、Diet arrangements for small food intake。
